10 box step-ups and step-downs (you choose the height) or 10 m of walking lunges

10 sit-ups, v-ups or hollow rocks

5 shoulder pass throughs, pvc pipe (feel free to use a light band if it treats your shoulders better)

5 band pull-aparts

5 scap pull-ups

5 kip swings

5 pull-ups, ring rows, or low-ring muscle-ups

Run, 600 m

20 GHD Sit-ups (V-Ups/Sit-Ups)

10 L/10 R Weighted Reverse Lunges, pick load

15 Pull-ups (or 5 Muscle-Ups!)
